How to do it
- Set the knee pad so your thighs are held firmly under it. Choose a light weight.
- Stand and grip the bar a little wider than your shoulders, palms facing forward, then sit down.
- Chest up, leaning back very slightly.
- Drive your elbows down and back to pull the bar to your upper chest.
- Let the bar rise slowly until your arms are straight — don't let the plates crash.
Breathing: Breathe out as you pull down, breathe in as the bar goes up.
How much to start with: 2–3 sets × 10–12 reps
❌ Common mistakes
- Pulling the bar behind your neck.
- Leaning far back and using a body swing to pull.
- Letting the bar fly back up.
⚠️ Safety
- Always pull the bar to the front of your chest, never behind your neck.
- Ask the gym staff or a trainer to help you set the pad and weight the first time.
